骨盤の傾きとは何か。なぜ身長と関係するのか
骨盤の傾き(ペルビックチルト)とは、身体全体に対する骨盤の向きのことです。なかでも骨盤前傾(APT)は、骨盤の位置がずれて前方へ傾きすぎた状態を指します。骨盤の前側が下がり、後ろ側が持ち上がります(下の画像を参照してください)。これは筋肉の硬さと弱さによって起こることが多く、だからこそその両面から対処します(詳しくはこのガイドの後半で解説します)。

このAPTは身長に直接影響します。腰椎を不自然に深く反らせることで、背骨の垂直方向の長さを縮めてしまうからです。骨そのものが小さくなったわけではないのに、アライメントのずれによって実際に身長が1〜2インチ低くなることがあります。逆に言えば、APTさえ解消できれば、背骨がまっすぐに伸びて圧迫が解けるため、数か月のうちに本来の身長を取り戻せます。あわせて全体的な姿勢も良くなります。
APTへの対処法と改善法を見る前に、まず自分にAPTがあるかどうかを見分ける方法を確認しましょう。
診断:自分はAPTなのか
次のチェックを使って、APTかどうかを確認してください。
1. 鏡の前での視覚的チェック
姿見の前に立ち、以下を観察します。
- 骨盤の位置:
- ASISとPSISを探す:
- ASIS は骨盤の前側にある骨の出っ張りで、ウエストラインのすぐ下にあります。腰に手を当て、指を前方へ下ろしていくと触れられます。
- PSIS は骨盤の後ろ側にある骨の出っ張りで、お尻のすぐ上にあります。腰の後ろに手を当て、親指を下へ動かしていくと骨に当たります。
- ASISとPSISの位置関係を観察する:
- 姿見の前に横向きで立ちます(誰かに見てもらっても構いません)。
- ニュートラルな骨盤 では、ASISとPSISはほぼ同じ高さ、つまり水平面上に並んでいるはずです。この2点を結ぶ線を想像すると、ほぼ水平になります。
- 骨盤前傾 では、ASIS(前側)がPSIS(後ろ側)より明らかに 低く なり、前方に傾いた角度ができます。
- より大まかなチェック… 腰の反り:
- 腰が内側へ過度に反っていないかを確認します。
- お腹が前に出て、お尻が後ろに突き出ているなら、APTです。
2. 仰向けテスト
- 硬い床の上に仰向けになり、脚をまっすぐ伸ばします。
- 片手を腰の下に差し入れます。
- 腰と床のあいだの隙間を確認します。
- 隙間が大きすぎる場合: 腰と床のあいだにはっきりした隙間があるなら、APTによる腰椎の過度な反りのサインです。
- ニュートラルな骨盤であれば、腰は床に軽く触れるか、ごくわずかに浮いている程度です。
骨盤前傾を改善する:オスカー・プロトコル
APTかどうかが分かったところで、この問題を修正するために実際に指導しているプロトコルを見ていきましょう。1日15〜20分のルーティンで、次の3点に重点を置きます。1. APTの原因となる硬い筋肉をストレッチする | 2. APTの原因となる弱い筋肉を鍛える | 3. 日々の習慣を変えて時間をかけて修正する。
骨盤前傾ルーティン:
1. スタティックバック(2分)
目的: 腰と骨盤をリラックスさせ、背骨のアライメントを整えます。
- 仰向けになり、脚を椅子やソファの上に乗せ、股関節と膝が90度になるようにします。
- 腕は身体から45度の角度に広げ、手のひらを上に向けて置きます。
- お腹へ深くゆっくりと呼吸を入れ、腰が床に沈み込んでいくのを感じましょう。
2. アシステッド・ヒップリフト(左右各1分)
目的: 硬くなった股関節をストレッチして開きます。
- 仰向けになり、膝を曲げて足の裏を壁に平らにつけます。
- 片方の足首を反対側の膝の上に乗せて組みます。組んだ脚を、壁についている膝の方向へ軽く押します。
- 骨盤が水平に保たれるようにしてください。左右それぞれ1分ずつ保持します。
3. アクティブ・ブリッジ(枕を使用、10回×2セット)
目的: お尻の筋肉を強化し、骨盤を安定させます。
- 仰向けになり、膝を曲げて足を腰幅に開き、つま先をまっすぐ前へ向けます。
- 折りたたんだ枕を膝のあいだに挟み、軽く締めます。
- 骨盤を傾けて腰を床に押しつけ、そこからゆっくりとお尻を持ち上げます(ヒップスラストに近い動きです)。
- コントロールしながら下ろします。動作は滑らかに、一定のペースで行いましょう。
4. キャット&ドッグ(10回)
目的: 背骨の可動性とコアの動員を高めます。
- 四つん這いになり、手は肩の真下、膝は股関節の真下に置きます。
- 背中を上へ丸め、骨盤を後ろへ引き込み、おへそを見るようにして「キャット」の姿勢をとります。
- 続いて腰をやさしく反らせ、頭を持ち上げて「ドッグ」の姿勢へ移ります。
- 流れるように動きを繰り返し、10回行います。
5. ウォール・クアッドストレッチ(左右各1分)
目的: 骨盤を前へ引っ張る原因となる、硬くなった大腿四頭筋をストレッチします。
- 片膝を壁の近くについて膝立ちになり、もう一方の足を前に出してランジの姿勢をとります。
- 上体は立てたまま、骨盤をわずかに後傾させて腰の反りを平らにします。
- 壁側の太もも前面が伸びるのを感じましょう。左右それぞれ1分ずつ保持します。
6. エアベンチ(2分)
目的: 大腿四頭筋を強化し、骨盤を安定させます。
- 壁に背中をつけて立ち、足を腰幅に開きます。太ももが床とほぼ平行になるまで、壁に沿って滑り下ろして座った姿勢をとります。
- 腰をしっかりと壁に押しつけます。
- この姿勢を最大2分間保ちます。難しい場合は、30秒×4回のように短い区切りに分けても構いません。
3. 日々の生活習慣の改善
3.1 1日を通してニュートラルな骨盤の位置を意識する
- やり方:
- 立つときも座るときも、骨盤をニュートラルな位置に保ちましょう。骨盤をわずかに後傾させ、骨盤の前側と後ろ側が同じ高さになるようにします。
- コアを軽く働かせて、このアライメントを支えます。
3.2 長時間の座りっぱなしを減らす
- 30〜45分ごとに立ち上がって動くよう、リマインダーを設定しましょう。
本当にこれだけです。このルーティンを6週間毎日続けられれば、APTは驚くほど変わります。身長を伸ばすうえで最も手をつけやすい対策なので、今すぐ取りかかりましょう。
O脚を改善する:フルルーティン
1. フォームローリング:腸脛靭帯と内転筋(合計2分)
目的: アライメントのずれの原因となる、硬くなった結合組織をほぐします。
- 腸脛靭帯(ITバンド)の場合:
- 横向きに寝て、太ももの外側の下にフォームローラーを置きます。
- 股関節から膝のすぐ上まで、片脚1分かけてゆっくり転がします。
- 内転筋の場合:
- うつ伏せになり、片脚を横に曲げます。
- 太ももの内側の下にフォームローラーを置き、鼠径部から膝まで片脚1分かけて転がします。
2. 立位ヒップアブダクション(レジスタンスバンド使用、左右各10回×2セット)
目的: 股関節と膝を安定させる重要な筋肉、中臀筋を強化します。
- レジスタンスバンドを太もも、膝のすぐ上に巻きます。
- 背筋を伸ばして立ち、膝をわずかに曲げます。
- 上体を傾けないようにしながら、片脚を横へ持ち上げます。動作はコントロールし、お尻の筋肉を意識しましょう。
- ゆっくりと脚を下ろします。10回繰り返し、反対側も同様に行います。
3. クラムシェル(レジスタンスバンド使用、左右各10回×2セット)
目的: 股関節の外旋筋を強化し、膝のアライメントを改善します。
- 横向きに寝て膝を90度に曲げ、太ももにレジスタンスバンドを巻きます。
- 足を合わせたまま上側の膝を持ち上げ、貝が開くように脚を開きます。
- ゆっくりと膝を戻します。左右それぞれ10回繰り返します。
4. 内ももストレッチ(バタフライストレッチ)(1分)
目的: 硬くなった内転筋をストレッチします。内転筋が硬いと膝が内側へ引っ張られ、アライメントの問題が悪化します。
- 床に座り、足の裏どうしを合わせて、膝を左右の外側へ曲げます。
- 足首を持ち、膝をやさしく床の方へ押し下げます。
- 背筋を伸ばした姿勢を保ち、1分間ストレッチを維持します。
5. ハムストリングスとふくらはぎのストレッチ(片脚1分)
目的: 硬くなったハムストリングスとふくらはぎを伸ばします。これらは膝と足首のアライメントに影響します。
- 床に座り、片脚をまっすぐ伸ばし、もう一方の脚を内側へ曲げます。
- 背中をまっすぐに保ったまま、伸ばした脚のつま先へ手を伸ばします。
- ハムストリングスとふくらはぎが伸びるのを感じながら、1分間保持します。反対の脚も同様に行います。
6. 大腿四頭筋ストレッチ(片脚1分)
目的: 硬くなった大腿四頭筋をほぐします。ここが硬いと膝のアライメントが崩れます。
- 背筋を伸ばして立ち、足首をつかんでかかとをお尻へ引き寄せます。
- 骨盤をわずかに後傾させ、左右の膝を近づけたまま保ちます。
- 片脚1分ずつ保持します。
7. 内もも意識のブリッジ(10回×2セット)
目的: お尻の筋肉を強化し、内ももを働かせて膝を安定させます。
- 仰向けになり、膝を曲げて足を腰幅に開きます。
- 小さめのボールか折りたたんだ枕を膝のあいだに挟みます。
- ボールを軽く締めながら、お尻を床から持ち上げてブリッジの姿勢をとります。
- ゆっくりとお尻を下ろします。10回×2セット繰り返します。
8. サイドライイング・レッグレイズ(左右各10回×2セット)
目的: 股関節の外転筋を強化し、膝を安定させます。
- 横向きに寝て、両脚をまっすぐ伸ばします。
- 上側の脚を身体と一直線に保ったまま、約45度まで持ち上げます。
- ゆっくりと脚を下ろします。10回繰り返し、反対側も同様に行います。
9. ニュートラルアライメントのスタンディングカーフレイズ(12回×2セット)
目的: ふくらはぎを強化し、足首のアライメントを改善します。
- 足を腰幅に開いて立ち、つま先がまっすぐ前を向くようにします。
- 体重を均等にかけたまま、ゆっくりとつま先立ちになります。
- ゆっくりと下ろします。12回×2セット繰り返します。

### **What is Pelvic Tilt? Why Is This Linked to Heightmaxxing?**
Your pelvic tilt refers to the orientation of your pelvis in relation to the rest of your body. Anterior pelvic tilt in particular is when the pelvis is misaligned and shifts forward too much, which causes the front of the pelvis to drop and then the back to rise (see image below). This often occurs due to tightness and weak muscles (this is how we address this issue - see later in this guide).

This APT is a direct issue for height because it decreases the vertical length of the spine by forcing the lumbar spine into an unnaturally deep curve. Even though your bones have not physically gotten smaller, there is a misalignment that can literally reduce your height by 1-2 inches. If we can simply address APT, you can instantly gain access to additional height within a couple of months because your spine will straighten/decompress and also your general posture will improve aswell.
Before we look at how to address and fix APT, lets first look at some ways that you can tell if you have it in the first place.

### **The Diagnosis: Do I Have APT?**
Use the following diagnosis checks to see if you have APT:
### **1. Visual Assessment in Front of a Mirror**
Stand in front of a full-length mirror and observe the following:
- **Pelvis Position**:
1. **Find the ASIS and PSIS:**
- The **ASIS** are the bony points at the front of your pelvis, located just below your waistline. You can feel them by placing your hands on your hips and sliding your fingers downward toward the front.
- The **PSIS** are the bony points at the back of your pelvis, just above your buttocks. You can locate these by placing your hands on your lower back and moving your thumbs downward until you feel the bones.
2. **Observe the Alignment of the ASIS and PSIS:**
- Stand sideways in front of a full-length mirror (or ask someone to observe you).
- In a **neutral pelvis**, the ASIS and PSIS should be roughly level or aligned in a horizontal plane. If you imagine drawing an imaginary line between these points, it should be almost flat.
- In **anterior pelvic tilt**, the ASIS (front) will be noticeably **lower** than the PSIS (back), creating a forward-tilted angle.
- **More General Assessment... Lower Back Arch**:
- Look for an exaggerated inward curve in your lower back.
- If your stomach sticks out and your buttocks protrude, you have APT
### **2. Lying-Down Test**
1. Lie flat on your back on a hard surface with your legs straight.
2. Place one hand under your lower back.
3. Check the space between your back and the floor:
- **Excessive Gap**: If there's a significant gap between your lower back and the floor, it's a sign of excessive lumbar curvature caused by APT.
- In a neutral pelvis, your lower back should gently touch or hover slightly above the floor.

### **Fixing Anterior Pelvic Tilt: The Oscar Protocol.**
Now that you know whether you have APT or not, let us look at the exact protocol I take people through to correct this issue. It is a 15-20 minute daily routine that focuses on the following: 1. Stretching the tight muscles that contribute to APT | 2. Strengthening the weak muscles that contribute to APT | 3. Daily Interventions to correct over time.
### **Anterior Pelvic Tilt Routine:**
### **1. Static Back (2 Minutes)**
**Purpose:** Relax the lower back and pelvis, realign the spine.
1. Lie on your back with your legs elevated on a chair or sofa, forming a 90-degree angle at the hips and knees.
2. Rest your arms at a 45-degree angle from your body, palms facing up.
3. Take deep, slow breaths into your abdomen, allowing your lower back to sink into the floor.

### **2. Assisted Hip Lift (1 Minute per Side)**
**Purpose:** Stretch and open up tight hips.
1. Lie on your back with knees bent and feet flat against a wall.
2. Cross one ankle over the opposite knee. Gently press the crossed leg against the knee resting on the wall.
3. Ensure your hips remain level. Hold this stretch for 1 minute per side.

### **3. Active Bridges with Pillow (2 Sets of 10 Reps)**
**Purpose:** Strengthen the glutes and stabilize the pelvis.
1. Lie on your back with knees bent and feet hip-width apart, pointing straight ahead.
2. Place a folded pillow between your knees and gently squeeze it.
3. Tilt your pelvis to flatten your lower back against the floor, then slowly lift your hips up (similar to a hip thrust).
4. Lower back down with control, keeping the movement smooth and steady.

### **4. Cats & Dogs (10 Reps)**
**Purpose:** Improve spinal mobility and core engagement.
1. Start on all fours with hands directly under shoulders and knees under hips.
2. Move into the "cat" position by arching your back upwards, tucking your pelvis, and looking toward your belly.
3. Transition into the "dog" position by gently arching your lower back and lifting your head.
4. Repeat the movement fluidly for 10 reps.

### **5. Wall Quad Stretch (1 Minute per Side)**
**Purpose:** Stretch tight quadriceps, which can pull the pelvis forward.
1. Kneel with one knee close to a wall and the other foot forward in a lunge position.
2. Keep your torso upright and tuck your pelvis slightly to flatten your lower back.
3. Feel the stretch in the front of the thigh closest to the wall. Hold for 1 minute on each side.

### **6. Air Bench (2 Minutes)**
**Purpose:** Strengthen the quads and stabilize the pelvis.
1. Stand with your back against a wall, feet hip-width apart. Slide down into a seated position with thighs nearly parallel to the floor.
2. Press your lower back firmly into the wall.
3. Hold this position for up to 2 minutes. If needed, break it into shorter intervals (e.g., 4 x 30 seconds)..

### **3. Daily Lifestyle Changes**
**3.1 Practice Neutral Pelvis Alignment Throughout the Day**
- **How to Do It:**
- Stand or sit with your pelvis in a neutral position: tuck your pelvis slightly so the front and back of your pelvis are level.
- Engage your core lightly to support this alignment.
**3.2 Minimize Prolonged Sitting**
- Set reminders to stand up and move every 30–45 minutes.

It really is this simple. If you can do this routine daily for 6 weeks, the difference you can make to your APT is genuinely insane. This is the lowest-hanging fruit for heightmaxxing, so take action immediately.

### **Fixing Bowlegedness: Full Routine**
### **1. Foam Rolling: IT Band and Adductors (2 Minutes Total)**
**Purpose:** Release tight connective tissue contributing to misalignment.
- **For the IT Band:**
1. Lie on your side with a foam roller under your outer thigh.
2. Slowly roll from the hip to just above the knee for 1 minute per leg.
- **For the Adductors:**
1. Lie face down with one leg bent to the side.
2. Place the foam roller under the inner thigh and roll from the groin to the knee for 1 minute per leg.

### **2. Standing Hip Abduction with Resistance Band (2 Sets of 10 Reps per Side)**
**Purpose:** Strengthen the gluteus medius, a key muscle for stabilizing the hips and knees.
1. Place a resistance band around your thighs, just above the knees.
2. Stand tall with a slight bend in your knees.
3. Lift one leg out to the side without tilting your torso. Keep the movement controlled and engage your glutes.
4. Lower your leg slowly. Repeat for 10 reps, then switch sides.

### **3. Clamshells with Resistance Band (2 Sets of 10 Reps per Side)**
**Purpose:** Strengthen the external rotators of the hip to improve knee alignment.
1. Lie on your side with knees bent at 90 degrees and a resistance band around your thighs.
2. Keep your feet together and lift your top knee, opening your legs like a clamshell.
3. Slowly lower the knee back down. Repeat for 10 reps per side.

### **4. Inner Thigh Stretch (Butterfly Stretch) (1 Minute)**
**Purpose:** Stretch tight adductors, which can pull the knees inward and worsen alignment issues.
1. Sit on the floor with the soles of your feet together, knees bent outward to the sides.
2. Hold your ankles and gently press your knees toward the floor.
3. Maintain a tall posture and hold the stretch for 1 minute.

**Purpose:** Lengthen tight hamstrings and calves, which affect knee and ankle alignment.
1. Sit on the floor with one leg extended straight and the other leg bent inward.
2. Reach toward the toes of your extended leg, keeping your back straight.
3. Hold the stretch for 1 minute, feeling it in your hamstrings and calves. Repeat on the other leg.

1. Stand tall and grab your ankle, pulling your heel toward your buttock.

3. Squeeze the ball gently as you lift your hips off the floor into a bridge position.
4. Lower your hips slowly. Repeat for 2 sets of 10 reps.

**Purpose:** Strengthen hip abductors and stabilize the knees.
1. Lie on one side with your legs straight.

**Purpose:** Strengthen the calves and improve ankle alignment.
1. Stand with feet hip-width apart, ensuring they point straight forward.
2. Slowly rise onto the balls of your feet, keeping weight evenly distributed.
3. Lower back down slowly. Repeat for 2 sets of 12 reps.
